Two athletes run side by side at the same pace. Same height, same weight, same split. One is at 78 percent of maximum heart rate. The other is at 71.

They have not got different engines. They have got different running costs. And over a marathon that difference is the whole race.

VO2 max tells you how much fuel you can burn. Economy tells you how much you waste getting down the road.

What Zone 2 Does and What It Does Not

Zone 2 is not overrated. It builds mitochondrial density, capillary networks, and fat oxidation, and those are the foundations of everything that happens later in a race. Nothing here argues against it.

But Zone 2 is aerobic development, and aerobic development is only one of the two things that decide your pace at a given effort. The other is how much of the energy you produce actually turns into forward movement.

An athlete with a large engine and poor economy runs an expensive race. They arrive at 30km having spent more to travel the same distance, and the wall they hit is not really a fuelling problem. It is a bill.

This is why athletes plateau on volume. They keep enlarging the engine and never address the leak. Twelve months of consistent Zone 2 will improve your aerobic base and leave your economy almost exactly where it was, because nothing in the stimulus asked it to change.

The Ankle Is the Cheapest Speed You Own

Running is not a series of pushes. It is a series of bounces.

Every time your foot lands, the Achilles tendon and the whole posterior chain stretch and store elastic energy, then return it as you leave the ground. That returned energy is free. You do not pay for it metabolically. Depending on the runner, elastic return provides a meaningful share of the propulsion in every stride.

How much you get back depends on stiffness. A stiff tendon behaves like a good spring: it deforms a little, stores energy, and gives most of it back fast. A compliant tendon behaves like a sponge: it deforms a lot, dissipates the energy as heat, and hands you very little in return. So the muscle has to make up the difference, and muscle costs oxygen.

Stiffness here is not tightness. A stiff ankle in this sense is a responsive one. It is the ability to resist deformation under load and return quickly, and it is trainable.

Why Contact Time Is the Number That Matters

The practical expression of all this is ground contact time.

The longer your foot stays on the floor, the more of the stored elastic energy leaks away before it can be returned, and the more work the muscles must do to replace it. Long contact also usually means you have landed too far in front of your centre of mass, which adds a braking force on every single stride. At 170 strides a minute across three hours, a small brake becomes an enormous tax.

Most runners try to fix this by consciously reaching for a shorter stride, which just produces a shuffle. The better route is indirect. Raise your cadence slightly, five to ten percent above whatever is natural, and the stride shortens on its own, the foot lands closer underneath you, and contact time falls without you thinking about your feet at all.

What Gait Analysis Is Actually For

Gait analysis has a reputation problem, largely because it is often sold as a diagnosis. Someone films you, tells you that you overpronate, and sells you a shoe.

That is not what it is for. Used properly it answers three questions, and they are all about where your energy is going.

Where does the foot land in relation to the hip. How long does it stay down. And how much does the pelvis drop on the unsupported side when you are tired.

That last one is the most revealing and the most ignored. A hip that collapses on late-race strides is not a running fault, it is a strength fault showing up in your running. You cannot cue your way out of it. The correction happens in the gym, and it shows up on the road weeks later.

The other thing worth doing is filming twice: once fresh, once at the end of a long run. Nearly everyone has acceptable mechanics when rested. What matters is the shape you hold when you are tired, because that is the shape you will race in.

Training the Spring

Ankle stiffness responds to load that is fast and short, not slow and heavy. The tissue adapts to the rate at which force is applied, so the stimulus has to be brief.

Pogo hops, low and rapid, minimal knee bend, spending as little time on the ground as possible. Skipping, which is the most underrated piece of run conditioning there is. Short hill sprints of eight to ten seconds, which load the tendon hard while the incline keeps the impact manageable. Strides at the end of an easy run, when you are warm and can hold a shape.

Alongside that, straight strength. Calf raises taken through full range and progressively loaded, single leg work for the hip that collapses, and posterior chain work so the whole system has something to push against.

The volume required is small. Ten to fifteen minutes, twice a week, is enough to shift it. What it needs is consistency and freshness, because plyometric work done in a fatigued state teaches the exact compensations you are trying to remove. Put it on a day the app tells you you have the readiness for it, not on the back of your hardest session.

How This Fits the Rest of It

Economy work is conditioning in the strictest sense of the word. It is a small, specific stimulus with a large return, and it is the clearest example of why we test readiness before we assign it. Fast elastic work on a depleted nervous system is how tendons get injured, and a tendon injury costs more weeks than the adaptation was ever worth.

So it goes where it belongs. Short, sharp, on a good day, next to the strength work, and nowhere near the end of a session that has already emptied you.

The Bottom Line

Keep doing the Zone 2. It is building something real. But if your pace at a given heart rate has not moved in a year, the engine is probably not the problem.

Spend ten minutes twice a week on the ankle. Raise your cadence slightly. Film yourself tired rather than fresh. Fix the hip that drops. You will run the same race for less, and at the end of an endurance event, what you did not spend is the only thing you have left.
