You can add two swims a week to your programme and get slower. Not plateau. Slower. It is the only one of the three disciplines where that is true, and it catches almost every triathlete who came to the sport from running or cycling.
On the bike, force goes into the pedal and the pedal goes round. On the run, the ground is solid and it pushes back. In the water there is nothing solid. Water moves. Every stroke is a negotiation with a surface that gives way, and if the shape of your arm is wrong, more effort simply moves more water past you instead of moving you past the water.
Fitness is what lets you hold a shape. It is not a substitute for having one.
The Catch Is the Whole Thing
Almost everything that matters happens in the first third of the stroke, before your hand is anywhere near your hip.
When your hand enters and extends, the instinct is to pull straight back and down. It feels powerful. It is the least useful thing you can do. Pressing down lifts your chest, drops your legs, and turns your body into a plough. You have spent effort making yourself less streamlined.
The high elbow catch inverts that. The elbow stays high and near the surface while the forearm rotates down to point at the bottom of the pool. Hand and forearm become one flat paddle, vertical in the water, facing backwards. Only then do you pull.
The distinction is simple: your elbow leads on the way forward, your hand leads on the way back, and the two never swap jobs. Most swimmers drop the elbow the instant they start applying force, which shortens the paddle to the length of a hand.
You will feel it before you see it on a clock. A correct catch feels like your forearm has caught on something solid and your body is being pulled past it. A dropped elbow feels like effort with slip in it.
Stop Pulling Before You Have Something to Pull
The second error follows straight from the first. Swimmers rush the front of the stroke because the front of the stroke feels like doing nothing.
It is not nothing. That extended arm is holding your body long, keeping the line from fingertip to hip straight, and buying the time your other arm needs to finish. Cut it short and you start pulling on water you have not yet gripped, which is where the slip comes from.
Front quadrant timing is the fix. One arm stays extended out front until the other has entered and started to catch. There is a moment, brief but real, where both hands are ahead of your head. That overlap is what keeps you long and stops the stroke collapsing into a windmill.
Count it if you have to. Enter, extend, wait for the other hand to arrive, then set the catch. The wait is the skill.
Your Legs Are Not an Engine
Kicking hard in an open water triathlon is a way of arriving at T1 with nothing left for the bike. The legs are the largest muscles you own and they are wildly expensive to run. In a wetsuit, with the buoyancy already provided, a hard six beat kick buys you very little and costs you the first hour of the ride.
A two beat kick, one beat per arm stroke, is not laziness. It is a timing device. Each kick fires with the opposite arm's catch, and its job is to stabilise the rotation rather than propel you. It stops the hips snaking, keeps the legs in the shadow of the torso, and leaves the oxygen where you need it.
Save the fast kick for the last two hundred metres, when you actually want blood moving back into the legs before you stand up.
Rotate From the Hips, Not the Shoulders
Rotation is where the power comes from, and it is almost always misunderstood as a shoulder movement.
Drive it from the hips. The torso rotates as one piece, and the shoulder follows because it is attached, not because you threw it. Rotating from the shoulder alone leaves the hips flat, which means you are swimming with a twist in your spine and asking a small joint to do a large muscle's work.
Around forty five degrees each side is plenty. Beyond that you are rolling rather than rotating, and you lose the platform your catch needs to press against. This is the same principle that shows up in every other discipline we coach: the biggest muscles nearest the centre do the work, and the limbs transmit it.
On the turn, rotation is the thing that carries you round. Keep the head still and let the body pivot underneath it, rather than leading with the head and dragging the rest behind.
Where the Air Actually Goes
Breathing is the single biggest destroyer of everything above, because a bad breath undoes a good stroke in a quarter of a second.
Two things go wrong. The first is lifting the head. Lift the head and the hips drop, the legs sink, and you have just deleted the streamline you spent the whole stroke building. Turn the head instead, riding the rotation you already have. One goggle in, one goggle out. Keep the lower ear in the water.
The second is holding your breath. Most swimmers inhale, hold, then panic-exhale in a rush the moment they turn to breathe, which leaves no time to actually take air in. Carbon dioxide builds, the urge to breathe becomes urgent, and the stroke falls apart around it.
Exhale continuously into the water, the whole time your face is down. A steady stream out through the nose and mouth. Then the turn of the head is only ever an inhale, and it takes a fraction of the time. This one change settles more swimmers than any drill we run.
It is also, quietly, nervous system work. Slow controlled exhalation is the same lever we use on dry land to shift someone out of a sympathetic state. In the water it does the same thing under load.
Technique First, Volume Second
None of this is an argument against doing the work. It is an argument about the order.
Volume built on a broken shape reinforces the broken shape. You are not accumulating fitness, you are accumulating repetitions of an error, and every one of them makes it harder to change. That is why a swimmer who trains three times a week for a year can be slower than one who trained twice and got the catch right in the first month.
Get the shape. Then test it properly, with a CSS effort rather than a guess, so you know what your actual threshold pace is and can train zones that mean something. Then add the volume, on top of a stroke worth repeating.
The Bottom Line
Swimming rewards the athlete who is willing to be slow on purpose for a few weeks. Hold the elbow high, keep the front arm patient, kick to stabilise rather than to drive, rotate from the hips, and breathe out the entire time your face is in the water.
Do that, and the fitness you already have finally has something to push against.
