Everyone trains their aerobic system, because that is what a training plan is mostly for and because it is the part you can measure.
Almost nobody deliberately trains the structures that actually decide whether an Ironman is a hard day or a miserable one. And the aerobic system will be ready months before those structures are.
Four things are worth building on purpose.
One: Tendons and Connective Tissue
The most important and the slowest.
Muscle adapts to training within weeks. Cardiovascular fitness responds within weeks. Tendons, ligaments, fascia and bone adapt over months, because they have poor blood supply and a much slower turnover of the proteins they are made of.
This creates the gap that produces most injuries in this sport. Somewhere in months three to five, your engine can drive a chassis that has not caught up, and there is no sensation that warns you.
You cannot rush it. You can only give it time and load it properly.
- Build for longer than you think you need. Twelve months from a modest base rather than six. The extra time is not for fitness.
- Progressive heavy calf raises. Both straight-leg and bent-knee. The achilles is the most common serious injury in long-course triathlon and this is one of the best-supported protective measures available.
- Slow, heavy, loaded work rather than plyometrics, at least in the first six months. Tendons respond to sustained load.
Two: Your Back, Neck and Hands on the Bike
The most underestimated part of the day and one that no amount of fitness protects you from.
Five to seven hours in one position is a postural endurance problem, not a cardiovascular one. What actually stops people is a neck that will not hold their head up any more, a lower back in spasm, and hands that have gone numb and stay numb for weeks afterwards.
Nothing prepares you for this except being in that position for that long, repeatedly.
- Long rides in your race position, not sitting up on the hoods. If you intend to ride in aero bars, ride in aero bars.
- Build the duration progressively. Three hours, then four, then five, in the position.
- Get a bike fit. Most neck and hand problems at hour four are position problems, and no amount of core work fixes a bad fit.
- Strengthen the neck extensors and the upper back deliberately. Face pulls, prone Y raises, and simply holding the position.
Three: Your Feet and Your Skin
Unglamorous and race-ending.
Across a fourteen-hour day your feet will swell, sometimes by a full size. Shoes that fit at kilometre one can be genuinely painful at kilometre thirty. Blisters that would be trivial in a half marathon become the reason you stop.
And chafing, which sounds like a joke until it happens. Wetsuit rash on the neck, the seams of a tri suit across the shoulders, saddle sores, and the discovery that sunscreen applied over a fresh wetsuit rash is one of the more memorable sensations available.
- Buy run shoes half a size larger than your usual, for race day.
- Test your sock and lubricant combination on long runs, not on the day.
- Use anti-chafe generously on your neck before the wetsuit goes on. Everybody who has skipped this has learned why.
- Find out on a five-hour ride whether your shorts work. Saddle sores develop over hours, so a two-hour ride tells you nothing.
Four: Your Gut
Genuinely a trainable structure, and most people do not know it.
The transporters that move carbohydrate across your gut wall upregulate in response to repeated exposure, the same way muscle adapts to resistance. An athlete who has trained at 45 grams of carbohydrate an hour cannot absorb 90 on race day, and attempting it produces nausea and vomiting.
Build it deliberately. Start at 40 to 50 grams an hour on long sessions, add about 10 grams a month, and give it eight to twelve weeks minimum. Practise at race intensity, because a stomach that copes on an easy ride tells you nothing about one working hard.
The Strength Programme That Covers Most of It
Two sessions a week, thirty minutes each, all year.
- A squat or split squat, loaded and progressive.
- A hinge: Romanian deadlift or hip thrust.
- Calf raises, straight and bent knee, heavy, three sets.
- A single-leg movement: step-up or single-leg Romanian deadlift.
- A carry: farmer's walk or suitcase carry.
- Upper back: face pulls or rows.
That is the whole programme. It is not exciting, it takes an hour a week in total, and it is the difference between a body that tolerates eight months of loading and one that does not.
People cut it first when the week gets tight. It should be cut last.
The Bottom Line
Your engine will be ready long before your structure is. Build the structure on purpose.
Give tendons twelve months rather than six. Do your long rides in your race position. Sort your feet, your shoes and your skin in training rather than at kilometre thirty. Train your gut like the adaptable tissue it is.
Then let the swimming, cycling and running do what they were always going to do.
