I watch people run all day. The single most common thing I see, across every level from first-timer to age group qualifier, is somebody running with the front of their body.
Quads doing the work, hip flexors dragging the leg through, and the whole back of the body along for the ride. It looks like effort. It is effort. It is just effort in the wrong place.
You do not propel yourself forward by lifting your knee. You propel yourself by pushing the ground backwards, and that is entirely a posterior job.
Why It Happens to Almost Everyone
Because most of us sit down for a living.
Eight hours in a chair puts your hip flexors in a shortened position and your glutes in a lengthened, unloaded one, every day, for years. Then you get up and ask that system to produce powerful hip extension for two hours. The glutes are not weak in the sense of being small. They are just not being recruited well, because nothing in your day has asked them to.
Cycling makes it worse rather than better, which surprises people. The pedal stroke is quad-dominant, the range of hip extension is small, and you are seated. A triathlete can do fifteen hours a week and still have a posterior chain that barely gets used.
So the problem is not that these muscles are weak. It is that your body has found a way to do the job without them, and it will keep using that way until you make it stop.
What It Costs You
Three things, and the third is the one that ends seasons.
Power. Hip extension is where propulsion comes from in running. If the glutes are not contributing, the hamstrings take over a job they are not built to do alone, which is why hamstring strains cluster in runners with poor glute function.
Economy. Front-of-body running is metabolically expensive. You are using smaller muscles and more of them, and you are usually overstriding, which adds a braking force to every step.
And then durability. This is the one. When the glute medius fatigues, the pelvis drops on the unsupported side, the knee falls inward, and the load path through the whole leg changes. Do that for two hundred strides and nothing happens. Do it for the last ten kilometres of a marathon and you have runner's knee, ITB pain, or a stress reaction, and you will blame your shoes.
The Test I Use
Single leg bridge. Lie on your back, one foot planted, the other leg straight, and drive your hips up.
If you cramp in the hamstring, your glutes are not doing their share and the hamstring is compensating. That happens in about half the athletes I test, and they are always surprised because they are fit.
Then a single leg squat to a box. Watch the knee. If it tracks inward as you descend, that is the same collapse that will happen at kilometre thirty, just visible in slow motion in a room.
Neither test needs equipment and both take a minute. I would rather find this out in November than in a race report.
What I Actually Programme
Hip hinge first, always. Romanian deadlift, single leg deadlift, or a hip thrust. The hinge is the movement pattern that teaches hip extension under load, and most endurance athletes cannot do it well at the start because they squat everything.
Load it properly. This is where I lose people. A hip thrust with a resistance band is not going to change a body that runs sixty kilometres a week. Your glutes are large, powerful muscles and they need real load to adapt. Heavy, low reps, good form.
Then single leg, because you run on one leg at a time and bilateral work lets the strong side hide the weak one. Split squats, step ups, single leg deadlifts. Unilateral work is where asymmetry gets found and fixed.
Then the lateral hip. Glute medius, specifically, because it is the one controlling that pelvic drop and it is almost never trained. Side-lying work, banded walks, and single leg stance work under fatigue.
And calves. Everyone forgets calves. The soleus takes enormous load in running and almost nobody trains it, because bent-knee calf raises are boring and nobody watches you do them.
How Much, Realistically
Two sessions a week, forty minutes each, and you can cover all of that.
I would rather an athlete did two honest sessions than five apologetic ones. And I would rather they lifted heavy twice than did an hour of activation drills, because activation drills are useful for waking a muscle up before a session and they are not a substitute for making it stronger.
In season it drops to two shorter sessions, kept deliberately, because the athletes who quietly abandon strength work in March are the ones who are fast and fragile by August.
What Changes
The thing athletes report first is not usually speed. It is that the last hour of a long run stopped falling apart.
That is what a working posterior chain buys you. Not a faster 5k. The ability to hold your mechanics when you are tired, which is the only kind of speed that matters in an endurance event.
The Bottom Line
Test the single leg bridge and the single leg squat. If the hamstring cramps or the knee falls in, you have found the thing limiting you, and it is not your engine.
Hinge, load it heavily, work one leg at a time, and do not skip the lateral hip or the calves. Twice a week, all year, including the months when it feels like it is getting in the way of the running.
