Two riders come back from the same three hour ride. Same route, same wheel, same wind. Both files say 210 watts average.

One of them showers, eats, and gets on with the day. The other one sits on the kitchen floor for twenty minutes and is still flat on Wednesday.

If you only had power, those two rides are identical and there is nothing to discuss. The thing that separates them is not in the power file at all.

Power is what you produced. Heart rate is what it took out of you. You need both, because you are trying to get faster without going bankrupt.

They Are Measuring Completely Different Things

Power is an external measure. It is mechanical output, measured at the crank or the hub, and it is gloriously indifferent to everything about you. It does not care whether you slept. It does not soften on a climb or inflate in a headwind. Two hundred watts in January and two hundred watts in July are the same two hundred watts.

That objectivity is exactly why it is the right tool for pacing. A bike leg paced on feel drifts, because feel is heavily influenced by gradient and by whoever just went past you. A bike leg paced on power does not.

Heart rate is an internal measure. It is your body's response to the work, and it responds to everything: sleep, heat, hydration, caffeine, illness coming on, illness going away, the stress you carried in from work, the fact that you are three days into a hard block.

Athletes treat that sensitivity as a flaw. It is the entire value. Heart rate is the only one of the two that tells you what a session cost, and cost is the thing that decides whether you can do this again on Thursday.

Two hundred and ten watts at 138 beats is a training session. The same 210 watts at 158 beats is a warning, and you cannot see the difference without both numbers on the same screen.

Where Heart Rate Is Useless

Be clear about this so you stop trying to make it do things it cannot.

Heart rate lags. It takes a minute or two to reflect a change in effort, which makes it worthless for anything short. If you pace thirty second efforts on heart rate you will spend the first twenty seconds under-cooking it and the last ten chasing a number that is describing what you were doing a minute ago. Short work is paced on power or on feel.

It also drifts upward over a long steady effort even when nothing has changed, which people misread as fading. Sometimes it is fading. Often it is heat and fluid loss, and the pace was fine.

Which brings us to the most useful thing in this whole piece, and it only exists because you have both numbers.

Decoupling: The Most Honest Test You Can Run

Take a long, steady, genuinely even aerobic effort. Split it in half. Compare the ratio of power to heart rate in the first half with the same ratio in the second.

If your aerobic system is doing its job, that relationship holds. You produce the same watts for roughly the same heartbeats at the end as you did at the start. If your aerobic base is not there yet, the relationship comes apart: the watts hold but the heart rate climbs, and the ratio decouples.

As a rule of thumb, under about five per cent is good aerobic durability. Well above it means your endurance is not where you think it is, whatever your FTP says.

That distinction matters more to triathletes than to anyone else, because a strong FTP with poor durability is a very specific and very common way to have a bad race. You are fit for an hour. The bike leg is not an hour. And whatever is left over when you decouple is what you take out onto the run.

To run the test properly: sixty to ninety minutes, steady, in the middle of your aerobic range, on the turbo or somewhere flat enough that you are not coasting. No stops, no surges, no cafe. Coasting ruins it, because zero watts with a live heart rate corrupts the ratio. Do it in similar conditions each time, because heat will decouple anybody.

Then repeat it every six to eight weeks. This is one of the very few numbers in endurance sport that tells you directly whether your base work is doing what base work is supposed to do.

How I Would Actually Set It Up

Train with both visible. Pace the session on power. Glance at heart rate to see what it is costing.

Race the bike on power, with a ceiling you set in advance and do not exceed on the first climb, no matter what the person who just passed you is doing. Then run mostly on feel, with heart rate as a sanity check in the first two kilometres, which is exactly where triathletes destroy their race by running the pace their legs think they can hold.

Do your easy rides on heart rate rather than power. This one is unpopular and I will defend it. Easy sessions exist to be easy, and the fastest way to poison one is to have a watts target you feel obliged to defend. Cap the heart rate, let the power be whatever it is on the day, and accept that some days easy is 170 watts and some days easy is 145.

And when the two numbers disagree, work out which question you are asking. If the question is how hard am I working, that is power. If the question is how am I coping, that is heart rate, and on a day when your heart rate is fifteen beats high for your usual easy watts, the honest answer is that you are not coping and the session should change.

If You Do Not Own a Power Meter

Most of the athletes I coach do not, at least not at first, and I want to be straight about what that costs you and what it does not.

What you lose is precision in pacing and the ability to compare efforts across conditions. What you keep is nearly everything that matters for building an aerobic engine, because heart rate is perfectly capable of governing easy work, and easy work is the majority of what makes you fast.

You can even run a version of the decoupling test without watts. Do it on a flat run or a treadmill and compare pace against heart rate for the first and second halves. It is noisier outdoors, because wind and gradient corrupt pace in a way they do not corrupt power, which is exactly why the bike version is the more reliable of the two. On a treadmill or a still evening on a flat loop, it is good enough to track a trend.

What I would not do is buy a power meter before you have addressed the things that are actually limiting you. A power meter tells you the truth in high resolution. It does not do anything about a swim stroke that costs you six minutes, or the fact that you have not lifted since March. Spend the money in the order the time is available.

The Other Thing Heart Rate Catches

One more use, and it is the one that has saved my athletes the most training time.

Heart rate is an early warning system for illness. Two or three days before you feel unwell, it is common for heart rate at easy efforts to sit noticeably above normal, and for resting heart rate in the morning to be elevated with heart rate variability suppressed alongside it. You feel fine. The numbers do not agree.

Take that seriously and you often turn a fortnight of illness into three easy days. Override it, because the plan said intervals and you feel alright, and you buy the full version. I have done the second thing more times than I would like to write down, and the pattern was identical every time.

The Challenge

This week, ride ninety minutes properly steady, no coasting, and split the file in half.

Compare the first forty five minutes with the second. Watts against beats.

Then decide whether the number you have been quoting people as your FTP describes an athlete who can actually go the distance, or one who can go for an hour.
