Cadence is not a preference. It is a choice about which system you fatigue first.

A higher cadence, 90 rpm and above, shifts load from the muscular system to the cardiovascular system. Each pedal stroke produces less force, so the legs accumulate less local fatigue. The cost is respiratory rate and cardiac output. You breathe harder, heart rate climbs, and central fatigue builds instead.

A lower cadence, 70 to 80 rpm, reverses the trade. Each stroke demands more force, so muscular fatigue accumulates faster. But respiratory demand drops, heart rate settles, and central fatigue is deferred.

Neither is wrong. Both are tools. The question is which system can afford to take the load on the day you need it to.

What a long ride actually demands

An IRONMAN bike leg or a long training ride is not a single fatigue event. It is a cascade. One system fails, compensation shifts load to another, that system fails, and the cascade continues until you slow or stop.

The athlete who picks 95 rpm and holds it for four hours will eventually hit a point where cardiovascular fatigue makes that cadence unsustainable. Heart rate drifts upward despite steady power, breathing becomes laboured, and the only response is to slow the cadence or reduce power. By then the legs are relatively fresh but the central governor is done.

The athlete who picks 72 rpm and grinds it out will face the opposite problem. Cardiovascular demand stays manageable, but the quads accumulate fatigue, force production declines, and the legs simply stop firing cleanly. The heart and lungs could continue, but the muscular system cannot.

Both athletes finish slower than they could have. The first chose a cadence that preserved the legs but overloaded the engine. The second chose a cadence that spared the engine but destroyed the chassis.

How to decide before the ride

If your limiters are cardiovascular, if you fatigue centrally before you fatigue locally, if your heart rate drifts high before your legs stop firing, you should bias lower cadence. You have respiratory capacity to spare and muscular endurance to protect. Use it.

If your limiters are muscular, if your legs fail before your lungs do, if you can breathe comfortably at threshold but your quads burn out, you should bias higher cadence. You have cardiovascular headroom and you need to distribute the muscular load across more strokes.

The practical test is a three-hour ride at race effort. Note where fatigue accumulates first. If your legs are wooden but you are breathing easily, go higher next time. If you are gasping but your legs feel strong, go lower.

The terrain changes the choice

On flat roads, cadence is largely a free choice within reason. You can hold 85 rpm or 75 rpm and power remains steady either way.

On climbs, cadence drops whether you choose it or not. Gradient forces higher torque per stroke, and unless you have an unlimited range of gears, you will spin slower. The athlete who tries to hold 95 rpm up a 6% grade will either blow up cardiovascularly or run out of gears. Accept 70 to 80 rpm, manage muscular fatigue, and do not chase a number that physics will not allow.

On descents and tailwinds, cadence can climb into the high 90s or low 100s without corresponding power. This is free speed if your gearing allows it, but it is also cardiovascular load with no muscular benefit. If you are already fatigued centrally, soft-pedal and recover. If you are fresh, take the speed.

What happens when you ignore the trade

I see athletes pick a cadence because someone told them it was optimal, then hold it regardless of how they feel or what the course demands. They picked 90 rpm because a plan said so, and they will hold 90 rpm until their heart rate is 15 beats above sustainable or their quads are cramping.

The number is not the point. The trade is the point. If you pick high cadence and your breathing becomes ragged two hours in, you have overloaded the wrong system. Drop 5 rpm, accept slightly more leg fatigue, and let your heart rate settle. If you pick low cadence and your legs are failing while your lungs are fine, spin faster and distribute the load.

Cadence is not a target. It is a lever. Adjust it when the system you are protecting starts to fail.

Pick based on what you can afford to fatigue

High cadence, 90 to 100 rpm, when your legs are the limiter and you have cardiovascular capacity to spare. Low cadence, 70 to 80 rpm, when your central fatigue arrives early and your muscular endurance is strong. Let terrain override your choice when gradient or speed forces the issue. Test this on a three-hour ride at race effort and note which system fatigues first. Then pick the cadence that protects the system you cannot afford to lose.
