You trained through a British winter. Regents Park in the dark, rain on the turbo, six months of sessions where the main environmental challenge was finding your fingers afterwards.
Then you flew somewhere for the race, and at eleven in the morning it was thirty-two degrees, and by the second lap of the run your heart rate was fifteen beats above where it should have been at a pace ninety seconds slower than you had trained for. You walked an aid station. Then you walked the next one. You finished a long way off what you were capable of, and you told everyone afterwards that it was just hot.
It was just hot. That is the point. Heat was a variable in that race and you had done no preparation for it whatsoever, having prepared meticulously for every other one.
You would never race a hilly course without riding hills. Heat is a bigger performance variable than terrain and most age-groupers give it no training time at all.
What Heat Is Actually Doing to You
When you are working hard in the heat, your body is running two jobs off the same blood supply and they are in direct competition.
Your muscles want blood for oxygen. Your skin wants blood to dump heat. As core temperature climbs, more of your cardiac output gets diverted to the skin, which means less is going where the work is happening. Meanwhile you are sweating hard, plasma volume is dropping, so the volume of blood coming back to the heart falls, stroke volume falls with it, and your heart rate climbs to try to hold cardiac output steady.
That climb is the cardiac drift you watched happen on your watch. It is not a fitness failure. It is a plumbing problem, and it ends the same way every time: at a given heart rate you can produce less power and less pace, and the gap widens the longer you go.
So the question is whether that plumbing can be improved. It can, considerably, and faster than almost any other adaptation available to you.
The Adaptation
Repeated exposure to heat while your core temperature is genuinely elevated drives a cluster of changes. You start sweating earlier and more, at a lower core temperature, and the sweat gets more dilute so you lose less sodium. Skin blood flow becomes more efficient. Your core temperature and heart rate at any given workload come down.
The one worth understanding properly is plasma volume expansion. Your body responds to repeated heat stress by holding onto more fluid in the blood, and the increases reported across heat chamber, sauna and hot water immersion studies average somewhere around ten per cent, with reductions in heart rate showing up after roughly five to seven exposures. Some post-exercise sauna protocols have shown meaningful expansion after as few as four.
More plasma means more blood returning to the heart, which means a larger stroke volume, which means a lower heart rate for the same work and a greater reserve for cooling. And here is the part people miss: that benefit does not only apply in the heat. A bigger plasma volume improves cardiovascular function in temperate conditions too.
Which makes heat training one of very few things in this sport that costs almost nothing, takes almost no time away from your existing programme, and improves your racing whether or not the race turns out to be hot.
Protocol One: Train in the Heat
The classic approach, and still the most complete. Sixty to ninety minutes of moderate work in a hot environment, daily or near daily, for five to fourteen days. The requirement is that your core temperature actually rises and stays up. A gentle spin in a warm room does nothing.
In a British spring, the practical version is your turbo in the smallest room in the house, no fan, overdressed, at a genuinely easy aerobic intensity. Reduce the intensity, not the duration, because the heat is the stimulus and you do not want to be adding a hard session on top of a hard session. It will be deeply unpleasant. Sixty minutes at an effort you would normally find trivial will feel like a hard ride, and that is the correct experience.
Take fluid, and weigh yourself before and after so you know what you actually lost rather than guessing.
Protocol Two: Sauna After Training
This is the one I recommend to most people, because it does not disturb the training programme at all.
You finish your normal session, and while your core temperature is still elevated, you go straight into a sauna. Fifteen to thirty minutes, three to five times a week, for two to three weeks. The research base here is genuine: post-exercise sauna bathing has produced substantial plasma volume expansion in trained cyclists, with the specific attraction being that it stimulates heat adaptation without eating into training time or quality.
A few things matter in the execution. Go immediately, not after a shower and a coffee, because you are stacking heat on top of an already raised core temperature and that is what makes the dose work with a shorter exposure. Build up: start at ten to fifteen minutes if you are new to it. Take water in. Get out if you feel genuinely unwell rather than simply hot, and know the difference.
And do not follow it with a cold plunge if adaptation is what you are after. Cutting the heat exposure short with cold cuts short the signal you were trying to send.
Hot baths work if you have no sauna. Forty degrees, submerged to the neck, twenty to thirty minutes after training. It is less pleasant and roughly as effective, which describes most useful things.
When to Do It, and How Fast You Lose It
This is where most people get it wrong, and they get it wrong in the same direction: they start too late.
The adaptations decay quickly. Roughly two and a half per cent of the heart rate and core temperature adaptation is lost per day without exposure. A reasonable working rule from the literature is that you lose about one day of acclimation for every two days without it, and by three weeks something like three quarters of it is gone.
So the plan is not one block and done. It is induction, then maintenance.
Induction: a concentrated two to three week block, finishing in the week or so before you travel. This is where you do the four or five exposures a week.
Maintenance: from the end of that block until race day, one or two exposures a week is enough to hold most of it. That includes race week, where a single short, easy sauna sitting is fine and a hard session in the heat is not.
If you can arrive at a hot race a few days early, do, and do your easy sessions in the middle of the day rather than hiding from the sun at seven in the morning. Those are free exposures.
It Is Not Free of Cost
Heat work is a training stress. It draws on the same account as everything else, and the athletes who get this wrong are the ones who add a daily sauna to an already full week and cannot understand why their heart rate variability has dropped through the floor and their legs are flat.
Treat it as load. Put it in the plan, take something else out, watch your morning numbers across the block, and if your resting heart rate is climbing and staying climbed, reduce the exposures before you reduce the training.
And be clear about what acclimation buys you, because it is not immunity. A heat-adapted athlete in a hot race still needs to start slower than they would at home. The physiology gives you a better platform. It does not repeal the fact that thirty-two degrees costs you time, and the athletes who blow up in the heat are usually the ones who did the preparation and then raced their cold-weather numbers anyway.
Work out your sweat rate on a hot session, because it is the only way to know your actual fluid needs rather than following a number from a magazine. Take sodium seriously if you are a salty sweater, which you will know from the crust on your kit. And build your pacing plan around effort and heart rate rather than the pace or power you had planned in March.
The Challenge
Look at your race calendar and find the hottest race on it. Count back four weeks from the day you travel.
That date goes in the diary now, and it is the day your heat block starts.
You have spent the whole winter preparing for the distance. Give three weeks to the thing that is actually going to decide the day.
