Ask a triathlete their FTP and they will tell you to the watt. Ask them their threshold swim pace and you will usually get a pause, then a guess, then something about how they are just not a swimmer.

They have a power meter on the bike and nothing at all in the water, so the bike gets trained in zones and the swim gets trained at one pace, which is whatever pace feels like swimming.

You cannot train zones you have never measured. Most swim training is one pace, repeated, for years.

What CSS Is

Critical Swim Speed is the swimming equivalent of threshold. It is roughly the fastest pace you could hold for a sustained effort without accumulating fatigue that forces you to slow, and it is the anchor every other swim pace is built from.

The elegant part is how little you need to work it out. Two time trials, and some arithmetic you can do on your phone.

The Test

Warm up properly. Fifteen minutes, some easy swimming, a few builds, so you are genuinely ready rather than cold.

Swim 400 metres as fast as you can hold evenly. Not a sprint that dies at 250. An honest, hard, controlled effort.

Rest fully. Ten minutes, easy swimming or sitting on the side. You want the second effort to be a fresh test, not a fatigue test.

Then swim 200 metres as fast as you can.

Take both times in seconds. CSS pace per 100 metres is the difference between the two distances divided by the difference between the two times.

So if your 400 was 6 minutes 40, that is 400 seconds, and your 200 was 3 minutes 5, that is 185 seconds. Four hundred metres minus two hundred is two hundred metres. Four hundred seconds minus one hundred and eighty five is two hundred and fifteen seconds. Two hundred and fifteen divided by two gives you 107.5 seconds, so a CSS of about 1 minute 47.5 per 100 metres.

What You Do With It

This is where it stops being a number and starts being training.

Your threshold work sits at CSS pace, in sets like ten times one hundred, or five times two hundred, with short rest of ten to twenty seconds. This is the bread and butter of swim fitness for a triathlete and it is the set most people never do, because without a target pace they simply swim it at whatever feels sustainable.

Your endurance work sits around CSS plus five to eight seconds per hundred. That is your longer, steadier swimming, and it should feel comfortably hard rather than easy.

Your speed work sits at CSS minus three to five seconds, in short repeats with real rest.

And your race pace, for anything from sprint to middle distance, will sit close to CSS or slightly above it, which means CSS also tells you whether your race plan is realistic.

The Thing It Fixes

The most common swim problem I see is not technique and it is not fitness. It is that every set is swum at the same pace, which is a moderate, comfortable, unremarkable pace, and the athlete has been doing that for three years.

They have become extremely well adapted to swimming at that pace and nothing else. Ask them to go faster and there is no gear. Ask them to go easier and they cannot, because they have never practised it.

A CSS number turns the pool clock into a tool. It is the difference between doing a set and completing a set, and athletes notice the change within about six weeks.

How Often to Retest

Every eight to ten weeks. Any more and you are measuring how you slept.

Do it at the same time of day, in the same pool, after the same warm up, and not on the back of a heavy week. A CSS taken on tired shoulders will set every zone in your programme too slow, in exactly the way a bad FTP test poisons a whole block of cycling.

And expect it to move slowly. Swimming improves in smaller increments than cycling, over longer timeframes, and an improvement of three or four seconds per hundred over a season is a genuinely good year.

The Bottom Line

Warm up, swim 400 hard, rest ten minutes, swim 200 hard. Subtract the times, divide by two, and you have the number every set you do for the next two months should be built around.

It takes forty minutes once. It is the difference between swimming and training.
